How To Master The Pseudo Planche Push-Up

The pseudo planche push-up is an elite calisthenics movement that bridges the gap between traditional horizontal pressing and straight-arm static strength. By leaning your shoulders significantly in front of your wrists, you manipulate leverage to bear 80% to 90% of your total bodyweight, simulating the extreme mechanical demands of a full planche without suspending your feet.

This forward-leaning angle creates severe mechanical disadvantage, forcing your shoulders, biceps, and connective tissues to adapt to massive loads.

Targeted Muscle Groups

Shifting your center of mass forward completely rewires the standard push-up mechanics, demanding intense stabilization from smaller muscle groups:

  • Anterior Deltoids (Front Shoulders): The primary movers. The extreme lean places almost the entire load on the front of the shoulders.
  • Biceps Brachii & Forearms: Operates isometrically to stabilize the elbow joint against severe shear forces.
  • Pectoralis Major: Works aggressively in tandem with the shoulders to press the body upward.
  • Serratus Anterior & Core: Locks the shoulder blades into protraction and maintains a rigid, hollow-body posture.

Step-by-Step Technique & Form

1. The Setup

  • Start in a standard high plank on the floor.
  • Turn your hands outward to a 45-degree or 90-degree angle (fingers pointing to the sides) to relieve wrist pressure.
  • Bring your feet together and point your toes.

2. Setting the Lean

  • Protract your shoulder blades (push your upper back toward the ceiling, creating a slightly rounded upper back).
  • Tuck your pelvis and squeeze your glutes into a hollow body position.
  • Lean your entire body forward until your shoulders sit several inches in front of your wrists.

3. The Descent

  • Inhale and bend your elbows, keeping them pinned tightly to your ribcage.
  • Lower your body while actively maintaining the forward lean—do not rock backward.
  • Lower until your chest hovers just above the floor.

4. The Press

  • Exhale and press hard through your palms to return to the top.
  • Ensure you press up and slightly forward to maintain the lean, rather than pushing yourself backward into a standard push-up stance.
  • Fully lock out your elbows and actively push your shoulder blades apart at the top.

Common Errors & Fixes

  • Rocking Backward: Shifting your weight back during the upward press instantly removes the mechanical tension. Record yourself from the side to ensure your shoulders stay pinned in front of your wrists for the entire rep.
  • Arching the Lower Back: A sagging midsection turns the movement into a sloppy yoga transition. Squeeze your glutes and maintain a posterior pelvic tilt.
  • Forward Finger Placement: Pointing your fingers straight ahead creates a severe, painful wrist impingement. Always turn your hands out or use parallettes.

How to Integrate and Progress

Because the leverage forces are extreme, you must build a bulletproof foundation using the regular push-up and intermediate shoulder-heavy moves before attempting this.

To progress the pseudo planche, you simply increase the distance of your lean. Use a tape measure on the floor to track how far forward your shoulders go. Once you can execute 3 sets of 8 strict, deeply leaned repetitions, you have built the straight-arm and anterior shoulder strength necessary to begin training for the full planche push-up.
