Diamond Push-Up Guide – Form and Progressions

The diamond push-up—also known as the triangle push-up—is one of the most effective bodyweight exercises for isolating the triceps and inner chest. By bringing your hands close together directly beneath your chest, you drastically alter the lever angles, shifting a massive portion of the workload away from your shoulders and directly onto your arms.

On a standard flat surface, you press approximately 64% to 70% of your total body weight, but the narrow base of support makes this variation significantly harder than a standard push-up.

Targeted Muscle Groups

While standard push-ups spread the load across the entire upper body, the close-grip placement shifts the mechanical demand:

  • Triceps Brachii (All Three Heads): The primary driver. The close-grip placement forces the triceps to work through a deeper range of elbow flexion and lockout power.
  • Pectoralis Major (Inner/Sternal Head): High horizontal adduction forces intense recruitment across the inner chest fibers.
  • Anterior Deltoids (Front Shoulders): Stabilizes the upper arm path throughout the movement.
  • Core & Glutes: Maintains a rigid plank, preventing lower back sagging during the press.

Step-by-Step Technique & Form

1. The Setup

  • Start on all fours on the floor.
  • Place your hands close together directly beneath the center of your chest.
  • Touch your thumbs and index fingers together to form a clear diamond or triangle shape.

2. Setting the Plank

  • Extend your legs straight back, balancing on your toes with feet together (or slightly spread for better stability).
  • Engage your core, squeeze your glutes, and tuck your pelvis slightly to lock your spine into a neutral position.

3. The Descent

  • Inhale as you lower your chest toward your hands under full control.
  • Keep your elbows tucked close to your ribcage (angled back at roughly 20–30 degrees), avoiding wide flaring.
  • Lower down until your chest lightly touches or hovers an inch above your hands.

4. The Press

  • Exhale and press hard through the heels of your hands to drive your body back up.
  • Focus on squeezing your triceps hard at the top lockout.
  • Keep your hips and shoulders rising at the exact same rate.

Common Errors & Fixes

  • Flaring Elbows Out Wide: Allowing your elbows to point straight out to the sides places immense stress on your elbow and wrist joints. Keep them tracking closely alongside your torso.
  • Hand Placement Too High: Placing your diamond shape beneath your chin or nose rather than your mid-chest strains the shoulder joints. Align your hands directly under your lower sternum.
  • Severe Wrist Discomfort: If touching your fingers together causes sharp wrist pain, separate your hands by 2–3 inches while keeping a narrow grip, or elevate your hands on parallettes.

How to Integrate and Progress

  • Intermediate Protocol: Complete 3 to 4 sets of 8 to 12 repetitions, resting 90 seconds between sets.
  • Easier Modification: Perform diamond push-ups on an incline or on your knees to master the tricep squeeze before attempting them flat on the floor.
  • Progression Threshold: Once you can complete 3 sets of 15 strict diamond push-ups, you have built the tricep and pressing power needed for advanced moves like decline or archer push-ups.
